Ninety minutes is an average, not a schedule

Sleep runs in cycles of roughly 90 minutes, and waking at the end of one generally feels better than waking in the middle of one. Five cycles is 7.5 hours asleep, or about 7 hours 44 minutes in bed once you allow the average 14 minutes to fall asleep. That is the arithmetic behind every sleep calculator, and the 90 minutes is a population average around which real cycles vary considerably.

Total sleep matters far more than cycle alignment. Six cycles ending at an awkward moment beat four ending perfectly, and the evidence on duration is much stronger than the evidence on wake timing.

What is actually in a cycle?

Four stages, and their proportions change through the night rather than repeating identically.

That shift is why the first cycles and the last ones are not interchangeable. Deep sleep is concentrated early, REM late, so cutting an hour off the end of a night removes mostly REM and cutting an hour off the start removes mostly deep sleep. They are not equivalent losses.

How long is a cycle really?

Between about 70 and 120 minutes, varying by person, by age and across a single night — cycles tend to lengthen as the night goes on. Ninety is the middle of that range and it is the number every calculator uses because there is no practical way to know yours.

The consequence is that a calculated wake time is approximate by up to half a cycle. Aiming for a target that is 20 minutes wrong is not a failure of the method; it is the method working within its own resolution.

Age changes the mix as well as the total. Deep sleep declines substantially from early adulthood onward, which is why an older sleeper can spend the same time in bed and get less of the stage that feels most restorative — and why comparing your sleep against a figure from a decade ago is comparing two different things.

When is cycle counting worth doing?

When sleep is short and you are choosing between two imperfect options. If you can be in bed for either six hours or seven and a half, the seven and a half is better on both counts — more sleep and a cleaner boundary.

It is much less useful when you have adequate time. Given eight hours available, sleeping eight hours beats setting an alarm at 7.5 to catch a cycle boundary, because the extra half hour is worth more than the alignment.

The 14-minute allowance for falling asleep is itself an average. Someone who takes 40 minutes to fall asleep needs to be in bed considerably earlier than the calculation suggests, and someone who is asleep in three minutes has a shorter run-up — and both are ordinary.

Light exposure is the largest lever the calculation ignores entirely. Morning light advances the body clock and evening light delays it, and either effect is stronger than moving an alarm by half an hour. Someone struggling to fall asleep at the calculated bedtime is usually looking at a light problem rather than a timing problem.

Caffeine sits in the same category. Its half-life is around five to six hours, so an afternoon coffee is still measurably present at bedtime — which shortens deep sleep even when it does not delay onset.

What does the calculation not know?

Sleep debt, sleep quality, and everything about the environment. Two people in bed for the same seven and a half hours can get very different sleep, and no arithmetic on the clock detects the difference.

It also cannot see the largest single variable, which is consistency. A regular schedule improves sleep quality more reliably than optimising the wake time of an irregular one, because the circadian system responds to regularity rather than to arithmetic.

Questions people ask

Does waking mid-cycle really feel worse? Waking from deep sleep produces sleep inertia — grogginess that can last twenty to thirty minutes — and that is a real effect. Waking from light sleep or REM is generally easier.

How many cycles do I need? Five to six for most adults, which is 7.5 to 9 hours. Fewer than four is a short night by any measure, and consistently short nights accumulate.

Do naps follow the same rule? Short naps of 20 minutes stay in light sleep and avoid inertia entirely. A 90-minute nap completes a cycle. The 45-minute nap is the one to avoid, because it usually ends in deep sleep.

Should I use a tracker instead? Consumer trackers estimate stages from movement and heart rate and are considerably less accurate at staging than they appear. They are reasonable at total sleep duration, which is the number that matters most anyway.

Does an alarm on a phone that tracks movement help? A smart alarm waking you within a window rather than at a fixed minute is a reasonable use of an imprecise signal, because it only has to find a lighter moment rather than identify a stage correctly.
